Training in the winter

Finally the temperatures are going down, humidity is also getting lower and running is starting to feel easier. Those long runs are starting to feel more attainable and we do not get so tired.

That is why spring races are so popular, winter helps us to train harder and improve our endurance and times.
However it is not all as great as it sounds, since we are not sweating as much some forget to drink as much and end up dehydrating and cramping. Remember even if you feel it is easier your body needs the same fuel and hydration, drink even if you are not thirsty. This has made a big difference in my training and will also help you!

Another disadvantage of this time of the year is the hours of sunlight that we get, yes days are starting to get shorter so it seems that we have to always run in the dark. It is very important that if you train outside you wear always visible clothing and if possible some lights that will alert drivers who probably are half asleep while you are running. If you do not have any of these items visit any local running store and they will give you great advise and offer you options both in clothing and lights, safety first. Finally, If you are a female always try to run with someone else and change your route for security.

This area is quite safe but we have heard of a few incidents so just try to always run with someone of it is dark and again stay visible!  On another note, let's face it, this is the time of the year when we tend to eat more, not only because of the holidays and family gatherings where all your aunts decide to bake your favorite desserts, but since it is cold and dark we tend to have more comfort food while watching tv, so having an exercise routine is always great during the winter.

If you do not like the cold or the adventure in the dark visit a gym and workout there.

For me these chilly days are ideal to push myself and enjoy the outdoors.

Nominations Sought for PRA Awards

Each year the Pensacola Runners' Association (PRA) honors outstanding members of t he r unning/walking community in Northwest Florida with three awards. These are the Lou Gregory Award, the Jim Harrington Award and the Volunteer Of The Year. In the past y ear the PRA decided to present all three awards at a special ceremony after the year  was over. This ceremony will be an organizational social occasion as well as an opportunity to honor the winners. The PRA is seeking nominations NOW for these coveted awards.
 
The Lou Gregory Award is given each year to an individual (or individuals) who has demonstrated significant leadership and accomplishments in promoting and advancing running and walking in our area. This award is really PRA's Hall Of Fame and is named after the legendary runner and coach in our area who won several national titles during his career. The winners over the y ars have been outstanding leaders, race directors and runners who have made an important and noteworthy difference in Pensacola.
 
The Jim Harrington Award is presented to a member of our community who has suffered a physical setback and then used running, walking and physical activity to make an outstanding comeback. The winners have served as an inspiration for others by not giving up and by succeeding in their recovery.
 
The Volunteer Of The Year Award is won by a person who has shown great diligence and consistency in working on PRA events and the organization itself. Past winners have been people who have helped the PRA to flourish, to put on outstanding events and who usually went above and beyond what was expected. These exemplary members have been the backbone and lifeblood of the PRA and are typical of our great volunteers.
 
The PRA has established an awards committee consisting of Vice-President Steve Lipe, Past President Jason Libbert and former President Charles Gheen. Nominations for each award can be submitted to them ( [email protected] ). Selections should be finalized in December and the awards will be presented in January 2018.



 
The   Pensacola Runners Association and the  Servis1st Bank First Light Marathon in Mobile, AL have teamed up for a two-marathon weekend in January.

The 2018 Pensacola Beach Run Half Marathon on  Saturday, January 13, 2018, at Pensacola Beach, FL will be followed by the 17th Annual Servis1st Bank First Light Marathon or Half Marathon presented by Mobile Sports Authority on  Sunday, January 14, 2018 in Mobile, AL.

Runners/walkers who participate in both events and register for the 2018  Gulf CoastBack-2-Back Challenge will receive special recognition and finisher awards.

Interested runners/walkers need to register for both events and the 2018   Gulf CoastBack-2-Back Challenge.

Cost for the GCB2B  Challenge is $5.00 plus a service fee.

Did you compete in high school or collegiate cross-country or trackRan 2 years of high school track (800,1600,4x800,4x400) and 1 year of high school cross country at Florida High School in Tallahassee, FL. Ran for 4 years of cross country at the University of West Florida.

How many years have you been running?  I have been running on and off since my senior year of high school. I just recently suffered a sports hernia, which kept me out of running for a few years.

Lifetime personal records:
  • 800: 1:59 high school
  • 1600: 4:27 high school
  • 3k: 9:19 Midsummer's Night 3k (Tallahassee)
  • 5k: 15:12 -college (on the track)
  • 8k: 25:27 college cross-country
  • 10k: 32:27 college track (somehow still have the UWF school record on the track)
  • 15k: 50:13 Double Bridge Run 2004
Running Achievements for which you are Most Proud:  Winning the Fiesta 10k in 2012 knowing the history of the event. Winning the Springtime Tallahassee 10k in 2003 also an historic event. In high school, I won the regional championship in cross-country, a race where I had to make up 200-meter gap with 600 meters to go.

What running events do you train for or what are your training goals?  I have a goal of breaking 15 minutes for the 5k before I turn 35 (2 years). I will be running a 15k in November, a half marathon in December and then I plan on going for sub 50 for the 15k at the Double Bridge Run in February. When I turn 35, I plan to focus on the half and full marathon and shooting for high volume.

How Many Miles Do you typically run when not injured and consistently running?  Before I was injured, I tried to maintain 65-70 miles per week. After my injury and more recently, I am building my mileage back up but typically stay between 50-60 miles per week.

What does your typical week of running look like?
  • Monday:  1-3 Mile Warm Up,  PRA Intervals (workouts vary) 3-4 Miles of Work, 1-2 Mile Cool Down, 7-10 Miles typically
  • Tuesday:  8 Miles on the roads or trails @ 7 min pace or faster
  • Wednesday: 8 Miles during my daughter's practice. @ 7 min pace or faster  
  • Thursday: Run from my house to City Grocery (just over 6 miles), then run with my daughter and friends for a 5k at Craig Henry's "We Run this City Run", usually get 9-10 miles total @ 7 min pace or faster  
  • Friday: 8 Miles along the Langley, Summit, Spanish Trail Loop @ 7 min pace or faster 
  • Saturday:  Typically like to get on the trails for 8-10 miles @ 7 min pace or faster
  • Sunday:  Long run on Pate Street Trails 10-15 Miles, paces vary but usually @ 7:15 or faster
How does your training vary over the course of a year?  Base building and less racing during the summer. In the fall, I travel a lot with my team so I do not race much but usually keep the mileage up. In the winter, I will prepare for some longer events. During the spring, I will try to fit more races in and focus on shorter and faster events.

Do you take recovery or down time?  I do not like to take days off, but I will just run easy when I need an off day. When I am feeling beat up, I will ice bath or jump in the pool for aqua jogging. Most of my recovery is rolling out and stretching.
What injuries have hampered your training over the past year? 
Sports Hernia-kept me out for about 2-3 years (just started running normally within the last 6 months or so)

What type of running shoes do you prefer?  I normally will run in Nike Pegasus or the Structure. I really prefer the Nike Zoom Elite as it is lightweight and offers great cushioning. I like what New Balance is doing with the Zante and just started running in them. I have raced in the Nike Lunar Racer, Nike Flyknit Racer, and the Zoom Elite. Nike makes great lightweight racing shoes and I have not been able to be swayed from them.

Do you stretch?  I look back on my early years of running and realized I didn't take care of my body quite as well as I should have so I spend the extra time to stretch as much as I can and roll out. Most of my fast days will start with me doing some dynamic stretches to get loose.

What are your favorite running routes?  Pate Street Trails, Langley-Summit-Spanish Trail Loop, 6@6 Loop, 8 Mile Loop just off UWF campus

What running resources do you like that would benefit someone else?  Best resource is your body; it will tell you everything you need to know if you pay attention. There are great resources online but I would warn anyone to use them as a basis of understanding not just to take what is written and use it. Jack Daniel's has a great book, and Joe Vigil is another coach who has a great book. Most of my books have to do with training and coaching athletes but there are books for every aspect of running (nutrition, psychology, flexibility, time management, motivation). To be a complete runner, you will need a basic understanding of all aspects.

What advice do you have for beginning or experienced runners to help them with their training?  As a coach, I encourage everyone to run with people as much as you can. The team aspect is what drives my cross country to push each other to perform at a higher level. If you are just starting or have been running for years, it will help you so much. The sport used to be about secret training amongst small groups but even the pros will join teams to help one another. I would advise everyone to understand that running is about the journey and it is quite a long one that requires several years to see the results that you strive for. If you can maintain consistent training through all the high's and low's that you will most certainly encounter you will find meaning in your run and hopefully achieve some of the goals you set for yourself.  Finally, and it may be a shameful plug but on Monday nights at the UWF track, I coach the PRA weekly intervals. Intervals may sound scary to some of the community but I can almost guarantee some major improvements if you include interval training in your normal weekly routine. It is not just for the folks who are winning races but it will help improve the so-called "back of the pack" runners as well. We have a Facebook group and I will let you know what the workout is ahead of time.

Goodbye to John Murray

This Decem ber, Pensacola will wave good-bye to John Murray, a co ach, a race director, and a fixture in the triathlon community. Anyone that has traine d with TriGulfCoast or raced in the Pensacola area knows John, and knows what a large personality he has. He brings life, energy, enthusiasm, and confidence to any activity he is part of. John's background is in swimming, and has over 25 years of experience coaching competitive swimmers and Masters Clubs. He is also a triathlete, including being a two time Ironman Finisher. Recently, John was awarded the 2017 Mentor of the Year award by TriGulfCoast.
 
For the past several years, from May through October, John has been leading the Thursday morning open water swims for TGC members. He does more than just check-in the swimmers and make sure they come out okay. He welcomes them with a smile, and often a joke or humorous story. He looks out for novice athletes, ensuring they are comfortable in the water. When dealing with open water swimming, safety is always a concern, and when John is running the show, you can count on him to look out for everyone.
 
John's dedication to the sport and serving especially novice athletes can be seen in the Portofino Tri series that he directed. For the past 8 seasons, John has put on from four to nine Super Sprint triathlon races a year. These races were an especially great way for a novice athlete to get out on the course in a low pressure, supportive place. And John's personality was ever present at the race, creating a fun environment.
 
I can attest to the impact that John can have through my own personal transformation. Six years ago, a New Year's resolution to start exercising had me at the Portofino pool one morning. That same morning a triathlon swim group that John was coaching was also swimming. John, being friendly like he always is, invited me to join them, and I have been swimming with the group since. I can honestly say that without John, my New Year's resolution would have gone the way of most, and I would have stopped swimming after a few weeks, or months at most. Instead, I kept at it because he made it fun and challenging, and it wasn't long before I joined TriGulfCoast and started attending Mere Mortals.
 
One of the most impressive contributions John makes is the coaching he does for paratriathletes. I had the honor of witnessing him directing a practice race for these athletes at a training camp he had organized. His ability to motivate and encourage these athletes was inspiring. While traveling outside of Pensacola, I got to talking with a man in a wheelchair. Somehow we started talking about triathlons and I said I was from Pensacola, and he asked if I knew John Murray. He said that he attended one of John's training camps and John had helped him get over his fear of open water swimming and now he swims and races regularly, in part thanks to John's coaching. I am certain that this gentleman and myself are not the only ones that John has had a life changing impact on.
 
John, we wish you good times on your travels around the United States. You are leaving some pretty big shoes to fill (size 14 right?), from the Portofino swim group, to the Thursday morning open water swim, to the Portofino Triathlon series, to the Mere Mortals swim clinic. As you always say before starting a monster swim set, "We'll see you on the other side".

September PRA Board of Directors Meeting Minutes
September 12, 2017; 5:30 PM
Pensacola Sports Board Room

Board Members Present: Gabrielle Gasque, Steve Lipe, Jennifer Taft, Heidi Lipe, Jason Libbert, Lori Moore,  Michele Tierney, Craig Henry, Amanda Longoria, Lorenzo Aguilar, Salina Hall and Tim Wenger.
 
Absent: Mark Rask and Karen Longoria.
 
Guests: Caleb Carmichael, Jerry Kindle (American Red Cross), Leslie Howard and Charles Gheen.

Welcome (Gabriela Gasque):  The August meeting was called to order at 5:30pm by the president, Gabrielle Gasque who presented Lesley Leonard for consideration as a board member.  A motion was made by Craig and seconded by Jason to approve Lesley Leonard as a board member.  The motion passed unanimously. 

Guest Introductions (Gabriela Gasque): Jerry Kindle from the American Red Cross was introduced to the board and gave a brief overview of the local Red Cross and their response to the recent weather related events.  Jerry stated that donations of clothing and food stuffs can be challenging for them to accept.  The best donation is that of cash as the funds can be distributed to the areas of the greatest need.  The Red Cross will give PRA canisters to collect donations at the Don McCloskey 5K Seafood Fest packet pickup and race. 

Minutes (Heidi Lipe):  The August minutes were previously emailed to board members for review.  A motion to approve the minutes was made by Jennifer, seconded by Craig.  The minutes were unanimously approved as submitted.
 

President's Report (Gaby): 

  • Gaby has talked with First Light Marathon to discuss the back to back paring of the PBR and their race.  An email blast will be going out next week informing racers of the pairing.  Possible options will be that each race is a half marathon or the PBR will remain a half marathon and First Light will be a full marathon.  A motion was made by Jason and seconded by Steve asking that PRA have a signed contract with First Light for future pairings.  The motion passed unanimously.  Gaby will draft a letter to First Light regarding a contract.
  • Community Outreach:
    • PRA is partnering with the World of Beer Running Club on September 13th for a shared evening run downtown. 
    • Lori will contact the Gulf Coast Brewery group to confirm a partner date of October 26th. 
    • Craig stated that Henry Chiropractic will be sponsoring a Saturday Slow Ride on October 21st if any PRA members would like to participate.    
Vice President's Report (Steve Lipe):  Steve outlined the benefits of PRA being a member of The Road Runners Club of America.  A conflict of interest policy was presented and each board member present was asked to read and complete the policy with their information.  The contact information sheet was distributed for those present who had not completed it to document their information.  The bylaws revision is ongoing.  Jason, Charles Gheen and Steve are planning the 1st Annual PRA Awards Banquet.  At the banquet the Lou Gregory, Jim Harrington and Volunteer of the Year Awards will be presented.  Submissions for Volunteer of the Year should be sent to Gaby.
 
Financial Report (Jennifer Taft):  The Argonaut 5K has not closed out this time but the race is showing a profit.  All proceeds from this race are donated to the cross country team at the University of West Florida.  PRA generated $9500.00 in race entry fees and $590.00 in membership fees for the month.  PRA currently has a balance of $95000.00.  A motion was made by Jason to approve the financial report at offered, seconded by Steve.  The motion passed unanimously.
 

Membership (Heidi Lipe): Currently there are 725 members which is down from 793 in August.  Members have been experiencing difficulty with the renewal process on imATHLETE.  Heidi has been notified by imATHLETE that they have corrected the problem of individuals who wanted to convert a single membership to a family membership.  Expiring members will continue to receive an email notification from imATHLETE to renew online.  Heidi sent out 177 renewal reminders along with a renewal application since the last board meeting.  There are 105 memberships due to expire in the next 30 days.  All non-PRA members are now asked when they sign up for a race if they are interested in joining PRA and if they answer yes, information is being sent to them.  Race registration for the Don McCloskey 5K Seafood Fest and the Pensacola Beach Half Marathon/10K/5K are open. We have been asked by MADD to promote their upcoming walklikemadd.org event on Saturday, September 16, 2017 in Seville Square.  At this event they will be collecting pairs of old tennis shoes at the park gazebo.  MADD will receive $1.00 for every pair of shoes donated.  This is a family, pet friendly walk.  In exchange, MADD has agreed to promote the Argonaut 5K and the Don McCloskey Seafood Fest 5K on their website. 


 

Event Reports: 

  • Don McCloskey Seafood 5K (Michele Tierney): Michele stated that all vendors have been secured.  ALSCO will furnish cold towels and barrels at the finish line for participants.  Kentwood will be furnishing water at the water stops and Keep Pensacola Beautiful will supply garbage cans.       
  • Argonaut 5K (Caleb Carmichael): Kudos were given to Caleb and the UWF Cross Country Team who along with the board worked to make the run a success.  Caleb stated that a larger presence at Goat Lips is needed.  Heidi will write a thank you letter to the team in recognition of their hard work.  Caleb will write a thank you letter to the cheerleaders who volunteered.   
  • Pensacola Beach Half/10K/5K Run (Eric): No report as of meeting time due to Hurricane Irma.
Singlets (Caleb Carmichael): One hundred singlets have been ordered with 48 already pre-sold.  The order is targeted to arrive prior to the Don McCloskey 5K Seafood Fest Race.    
 

Grants: No report.


Other: 

The meeting was adjourned at 6:43pm.
 
The next board meeting will be at 5:30pm on Tuesday, October 10th at the Pensacola Sports Office.

Welcome (Gabriela Gasque): The August meeting was called to order at 5:35pm by the president, Gabrielle Gasque who presented John Leonard for consideration as Assistant Treasurer.  A motion was made by Lori and seconded by Amanda to approve John Leonard as Assistant Treasurer.  The motion passed.

 

Guest Introducations (Gabriela Gasque): Derek Olford from Team Red, White and Blue Cross was introduced to the board and gave a brief overview of the upcoming Nationwide Old Glory Relay which started in Seattle on September 11th and will be passing through Pensacola on November 1st enroute to Tampa.  The relay uses 1 flag to unite 62 impactful days moving over 4,600 miles across the country.  Funds raised go to support veterans in making healthy lifestyle choices.  Derek is captain of the local group which will cover 42 miles beginning at Veteran's Memorial Park in Pensacola and ending at Fort Walton Beach.  There will be a short program at Veteran's Memorial Park at 7:45am and the relay will begin at 8:00am.  Team Red, White and Blue is a non-profit organization and donations are appreciated.  The website for the relay is www.OldGloryRelay.org

 

Minutes (Heidi Lipe): The September minutes were previously emailed to board members for review.  A motion to approve the minutes was made by Jason, seconded by Lesley.  The minutes were approved as submitted.


 
President's Report (Gabriela  Gasque): 

  • Gaby reported that PRA will pair the Pensacola Beach Run (PBR) with First Light Marathon for the 1st ever Gulf Coast Back to Back Challenge.  After registering for PBR participants will have the opportunity to be directed to the website for the First Light Marathon and vice versa.     
  • Community Outreach:
    • PRA partnered with the World of Beer Running Club on September 13th for a shared evening run downtown. 
    • Lori will contact the Gulf Coast Brewery group to confirm a partner date of October 26th
    • Craig stated that Henry Chiropractic will be sponsoring a Saturday Slow Ride on October 21st if any PRA members would like to participate.
    • Singlets: Twelve were sold at the Don McCloskey Seafood 5K.  More singlets are available for purchase. 
    • Equipment:  PRA currently has an enclosed trailer, a flatbed trailer and a storage unit.  The equipment needing to be stored inside the PRA trailer exceeds the size of the current trailer.  Craig volunteered to investigate enclosed trailer sizes and costs.  Craig will also price alternative storage facilities.  After discussion a motion was made by Jason, seconded by Heidi to retain ownership of the flatbed trailer.  The motion passed.        

Vice President's Report (Steve Lipe): No items for discussion.


Financial Report (Jennifer Taft):

  • The Argonaut 5K has not closed out this time but the race is showing a profit of $1856.07.  All proceeds from this race are donated to the cross country team at the University of West Florida. 
  • PRA generated $1274.00 in race entry fees, $725.00 in membership fees and $1171.00 in merchandise sales for the month.  There was $16563.49 in expenses for the month.  PRA currently has a balance of $94845.06.  A motion was made by Lori to approve the financial report at offered, seconded by Salina.  The motion passed.

Membership (Heidi Lipe): Currently there are 718 members which is down from 725 in September.  Expiring members will continue to receive an email notification from imATHLETE to renew online.  Heidi has sent out 157 renewal reminders including a renewal application since the last board meeting.  There are 25 memberships due to expire in the next 30 days.  All non-PRA members are now asked when they sign up for a race if they are interested in joining PRA and if they answer yes, information is being sent to them.    


Event Reports:

  • Don McCloskey Seafood 5K (Michele Tierney): Michele stated that the registration cap of 800 was met and the race closed at packet pickup.  Initial reviews of the race were positive.  Michele will provide additional information at the next board meeting. Heidi reported that 40 children participated in the Kids 1 Mile Run.
  • Argonaut 5K (Caleb Carmichael): No additional report at this time.  Caleb will write a thank you letter to the cheerleaders who volunteered.   
  • Pensacola Beach Half/10K/5K Run (Eric Miller): Currently there are 94 registered compared with 65 at this time last year.  Ads for PBR and the Christmas Dash are running on Facebook.  Packet pickup for PBR will be on Thursday, January 11, 2018 at Running Wild.  Packet Pickup on Friday will be at the Holiday Inn Resort.  A block of rooms have been reserved for race participants.  Waterboyz was chosen as the shirt vendor and has designed the race shirt.  AnyDayDJ will provide music at the finish line and at the after party.  Gulf Coast Timing will provide timing services.  Meg Burke Photography will be taking race photos.  Kentwood Springs will be providing water at the stations.  Returning this year are the O2 Bar and Timber Creek Distillery.  Sponsorship commitments have been received from Alan Turner Hyundai, Gulf Coast Cycle and Tri, Anytime Fitness.   Paul Epstein, owner of Running Wild will be certifying all 3 courses at the request of PRA in lieu of a cash donation.      

Electronic Media (Eric Miller): The PRA Facebook page currently has 4543 likes up from 4480 in September.  The Rundown contact list has 5823, up from 5771 in September. 

 

Grants (Heidi Lipe): On Tuesday, October 3rd PRA presented the Washington High School Track Group a grant check for $3740.00.  These funds will be used to repair the approach to the high jump, provide a safety mat insert for the jump pit, a pit cover and a new crossbar.  The high jump as well as the track are used by several area high schools and track groups as it is the only rubberized track in the area.  Washington High School hopes to be the host facility for a regional track meet in the next 2 years. All grant money for 2017 has been dispersed.  Lesley Leonard has agreed to coordinate the grant program in 2018. 

 

End of the Year Awards (Jason Libbert): Jason reported that he, Steve and Charles Gheen will be coordinating the PRA annual awards event scheduled for Wednesday, January 17, 2018.  Jason is in discussion with a venue for the event.  A buffet will be provided and attendees will be asked to RSVP prior to the event. The evening will kick-off at 5:30pm with a slide show presentation highlighting PRA and previous award winners with the main program beginning at 6:30pm.  Nominations are being taken for the Lou Gregory, Jim Harrington and Volunteer of the Year awards.  A motion was made by Heidi, seconded by Lori to set a preliminary budget of $3500.00 for the event.  The motion passed. 

 

Other: Caleb Carmichael stated he is working to establish a summer track series that will be 6-7 weeks in duration.  The series would be open to both children and adults and will involve training for short distances. 

 

The meeting was adjourned at 6:50pm. The next board meeting will be at 5:30pm on Tuesday, November 7th at the Pensacola Sports Office.

The PRA is an all-volunteer, 501(c)(3) nonprofit organization with the mission to promote, support and develop running, walking and racing along Florida's North
ern Gulf Coast. We want the dollars spent by the running community spent on the running community, to enhance the experience of being a runner or walker in Northwest Florida.

The events and programs we produce would not be possible without the support of the Pensacola area's active and involved community of runners and w alkers. That said, we are always looking for new blood to get involved and help take us to the next level. 

We currently have open positions on our Volunteer Coordination Committee and our  Equipment/Course Coordination Committee . Both of these 
extremely important roles provide excellent and fulfilling opportunities to meet some great folks and to get involved in the local fitness community.
